How Much Protein Do You Actually Need?

Protein has gone from something we simply ate to something we track, shake, supplement and advertise on almost everything. But how much do you really need and does everyone need the same amount?


Protein is having an extraordinary cultural moment. Protein water exists. Protein cereal exists. High-protein yoghurt sits beside regular yoghurt. People who have never lifted a dumbbell are suddenly checking the protein content of breakfast and if you spend enough time online, it can begin to sound as though the only acceptable answer to “How much protein do I need?” is "more."


The actual science is more useful.


Protein needs depend on body size, age, activity, health status, energy intake and goals. There is a minimum level needed to meet basic physiological requirements. There are circumstances in which eating more than that is useful. And there is a point beyond which simply adding more protein is unlikely to produce proportionally greater benefit.


So let's put some numbers around it.


  1. What does protein actually do?

Protein provides amino acids compounds the body uses to build and maintain tissues and make enzymes, transport proteins, antibodies, hormones and many other molecules necessary for normal function. Muscle is part of that story but It is not the entire story.


Protein is therefore not a “fitness nutrient.” It is an essential human nutrient.


  1. The baseline: around 0.8 grams per kilogram

The longstanding U.S. Recommended Dietary Allowance(RDA) for protein for healthy adults is approximately 0.8 grams per kilogram of body weight per day. European Food Safety Authority guidance uses a very similar population reference intake of 0.83 g/kg/day for adults.


That means approximately:

  • 60 kg → about 48 g/day

  • 70 kg → about 56 g/day

  • 80 kg → about 64 g/day

  • 90 kg → about 72 g/day

But there is an important distinction here.


The RDA is designed to meet the needs of nearly all healthy people in the general population. It is not a universal target for maximising muscle growth, athletic performance or healthy ageing and that is where much of today's protein conversation begins.


  1. If you exercise regularly, more can be useful

Resistance exercise provides the stimulus for muscle adaptation. Protein supplies amino acids required to support that process. A major meta-analysis led by researcher Robert Morton examined protein supplementation alongside resistance training and found that additional protein improved gains in fat-free mass and strength. Importantly, the benefit did not appear to keep rising indefinitely. Intakes above roughly 1.6 g/kg/day did not produce additional resistance-training-related gains in lean mass in the pooled analysis.



That gives us a much more sensible message than "Everyone needs 200 grams of protein."

A recreationally active 55 kg woman and a 100 kg competitive strength athlete do not necessarily require the same intake.


  1. What does that look like in practice?

For many healthy active adults, an intake somewhere around 1.2-1.6 g/kg/day can be a reasonable evidence-informed range when the goal includes supporting training, maintaining or building muscle.


  • At 60 kg, that would be roughly 72-96 g.

  • At 70 kg, about 84-112 g.

  • At 80 kg, about 96-128 g.


This is not a prescription for every reader. It is a way to understand why someone training several times each week may legitimately need more protein than the population-level minimum.


  1. Protein becomes particularly interesting as we age

Muscle tends to become more difficult to maintain as we get older. Experts in ageing and protein metabolism have therefore questioned whether the standard adult RDA is optimal for older adults who want to preserve muscle and physical function.




But, Protein alone does not replace strength training. Eating significantly more protein while providing the muscle with no meaningful training stimulus is not the same strategy as combining adequate protein with resistance exercise.


For healthy ageing, the partnership matters.


  1. Do you need protein powder?

No. Protein powder is a convenience. It is not a requirement for good health. You can obtain protein from foods including fish, chicken and other meats, eggs, milk and yoghurt, beans, lentils, soy foods, nuts and seeds, and meals made from combinations of these foods.


That means a Nigerian diet does not have to suddenly transform into grilled chicken, broccoli and protein shakes to contain adequate protein. Beans count, Moi moi counts, Fish counts, Eggs count, Milk and yoghurt count, Meat counts.


The question is how much you are actually eating across the day. Protein powders become useful when convenience matters, for example when someone's appetite, schedule, training volume or dietary pattern makes meeting their target through food less practical.


But “supplement” should mean exactly that. Something that supplements the diet. Not something everybody needs because TikTok says breakfast is invalid below 30 grams.


  1. Animal versus plant protein. Do plant proteins count?

Absolutely.


Protein quality varies between foods because amino-acid composition and digestibility differ.

Some animal proteins provide all essential amino acids in proportions that make them particularly effective protein sources. But people do not eat isolated amino-acid profiles.

They eat diets. A varied diet containing legumes, grains, nuts, seeds and other plant foods can provide all essential amino acids over the course of the day and protein source may matter beyond amino acids.



This is another reason we prefer food-pattern thinking over obsessing about a single nutrient. Where is that protein coming from, and what else comes with it? Beans come with fibre. Fish may provide omega-3 fatty acids depending on the species. Yoghurt provides calcium and other nutrients. Processed meats can come with substantial sodium and other dietary considerations. The package matters.


  1. Should you eat all your protein at dinner?

Probably not ideal if maximising muscle protein synthesis is the goal. There is research suggesting that spreading protein across meals can be useful, particularly when supporting muscle maintenance and adaptation. But the precise “perfect” amount per meal is often overstated online.


For most people, a practical starting point is include a meaningful protein source at more than one meal rather than discovering at 8 p.m. that almost your entire day's protein has to come from dinner. Breakfast is often where people notice the biggest gap. Tea and bread can be breakfast. But if your goal is higher protein, adding eggs, milk, yoghurt, beans or another protein-rich food changes the nutritional profile substantially.


No elaborate biohacking required.


  1. Can you eat too much protein?

Yes, in the sense that more is not automatically useful. Once your needs are met, continuously increasing intake does not create unlimited muscle growth. There is also an important medical exception to casual high-protein advice.


People with chronic kidney disease may require specific protein targets. The 2024 KDIGO clinical guideline recommends around 0.8 g/kg/day for many adults with CKD stages G3-G5 and advises avoiding high protein intake above 1.3 g/kg/day in people with CKD at risk of progression.


That does not mean high-protein diets “cause kidney disease” in every healthy person.

It means nutrition advice needs context. Someone with kidney disease should not adopt an aggressive high-protein diet because a fitness influencer recommended one.


  1. Protein is not the whole diet

This may be the most important paragraph in the article. Protein's rise has occasionally produced the strange impression that foods deserve to be judged primarily by how many grams of protein they contain. But human nutrition still requires carbohydrates, fats, fibre,

vitamins, minerals, and a wide variety of plant foods.


WHO's healthy-diet guidance emphasises vegetables, fruits, whole grains, legumes and nuts alongside appropriate sources of protein and healthy fats. A diet can be extremely high in protein and still be nutritionally poor.


Protein is important. It is not a personality.


  1. So how much do you need?

For a generally healthy adult who is not training intensely around 0.8 g/kg/day is the established population reference point. For someone training regularly, particularly with resistance exercise roughly 1.2-1.6 g/kg/day may be a useful range depending on goals and circumstances, with evidence suggesting diminishing additional benefit beyond about 1.6 g/kg/day for resistance-training-related lean-mass gains in many healthy adults.


For healthy older adults around 1.0-1.2 g/kg/day is commonly proposed by expert groups, alongside resistance exercise where appropriate. Pregnancy, illness, athletic training, calorie restriction, frailty, kidney disease and other medical circumstances can alter protein needs. That is where individual guidance becomes useful.


63° Take

Protein matters. But the current conversation has somehow turned an essential nutrient into a competitive sport. You do not need to win protein. You need enough for your body, age, activity and goals.


For most people, the best place to start is not a supplement aisle. It is looking at what you already eat. Do your meals regularly contain protein? Are you training? Are you trying to preserve or build muscle? Are your needs changing as you age? And are you still eating enough vegetables, fruit, fibre, whole grains and other nutrient-rich foods while chasing the protein number? Because the goal isn't to eat the most protein. It's to eat in a way that supports the life you're trying to live.
