Is Garri Really Bad for You? Let’s Look at the Evidence.

Garri is one of the foods many of us grew up eating. Now, like rice, bread and almost every other carbohydrate, it occasionally finds itself on trial. So is garri actually unhealthy or should we rather ask how much, how often and what you eat with it?
Garri has somehow become one of those foods people feel they need to apologise for eating. One person tells you it spikes blood sugar. Another tells you cassava has “no nutritional value.” Someone else insists that if you want to lose weight, manage your glucose or simply “eat clean,” garri has to go. That is a lot of judgement for a food that has been part of everyday diets across West Africa for generations.
So let’s ask the more useful question.
What actually happens when we eat garri, and what does the evidence say? The short answer is that garri is not inherently a “bad” food. But neither is it nutritionally complete. It is primarily a carbohydrate-rich staple, and how it fits into your diet depends on portion, preparation, what accompanies it and the overall pattern of what you eat.
That is considerably less dramatic than “garri is bad for you.” It is also much closer to the science.
What exactly is garri?
Garri is made from cassava root. Traditional processing involves peeling and washing the cassava, grating it, dewatering and fermenting the mash, sieving it and then roasting or toasting it into the granular product we know as garri. FAO/WHO Codex guidance describes these processing stages not merely as culinary tradition but as important parts of making cassava safe to consume.
Nutritionally, cassava root is primarily an energy and carbohydrate source. A systematic review of cassava's nutritional composition describes the root as calorie-rich but comparatively low in protein, fat and several micronutrients relative to foods such as legumes and many cereals.
Garri can contribute energy to a meal. It is not, by itself, a balanced meal. And that is probably the most useful place to begin.
“But cassava contains cyanide.” Should that worry you?
This is one of those statements that is scientifically true but easily stripped of context online.
Raw cassava contains naturally occurring compounds called cyanogenic glycosides. When they are broken down, they can release cyanide.
WHO recognises cassava as one of the major foods in which these naturally occurring compounds matter from a food-safety perspective. That does not mean properly processed garri is equivalent to eating raw cassava.
Traditional cassava processing evolved partly to reduce these compounds. FAO reports that processing involving grating and fermentation can reduce total cyanide substantially, with historical Nigerian garri data showing reductions of roughly 80–90% relative to freshly peeled roots.
Codex guidance similarly emphasises peeling, grating, dewatering, fermentation and roasting as part of safe gari production. Inadequate processing, by contrast, can leave higher residual cyanide levels. There are documented outbreaks of illness after insufficiently processed cassava, which is why proper processing is not optional.
Cassava needs to be properly processed, and garri produced according to appropriate traditional and food-safety practices is very different from inadequately processed cassava.
What about blood sugar?
This is where the conversation becomes more interesting. Garri is a carbohydrate-rich food, and much of that carbohydrate is starch. After digestion, digestible starch contributes glucose to the bloodstream. But there is no scientifically useful rule that says every cassava product produces exactly the same glucose response.
Processing changes the characteristics of starch. In a Nigerian study examining different cassava varieties processed into foods including garri and fufu, processing had a meaningful effect on starch digestibility and predicted glycaemic index. The researchers reported predicted GI values for gari dough roughly in the moderate range of 54-67, while other cassava preparations behaved differently. Importantly, these were predicted, not direct clinical GI measurements, so they should not be treated as a universal number for every plate of garri.
A broader review of glycaemic-index values in non-Western foods reached essentially the same larger conclusion traditional foods cannot simply be assigned a value based on their headline ingredient because variety, processing, preparation and the complete meal can influence glucose response.
And then there is portion size.
A food's glycaemic index describes how quickly available carbohydrate raises blood glucose under standardised testing conditions. It does not tell you how much of that food you actually ate. That is one reason glycaemic load and total carbohydrate consumed matter too. So “garri has carbohydrates” and “garri is bad for you” are not the same statement.
The rest of the meal matters
Imagine two plates. One is a very large portion of eba with little else. The other contains a more moderate portion of eba alongside a soup containing vegetables and a meaningul protein source such as fish, meat or legumes. Those are not nutritionally identical meals.
This is why 63° is much more interested in the whole plate. If garri is providing most of the energy in a meal, ask;
Where is the protein?
Where are the vegetables?
Where is the fibre?
How large is the portion?
What does the rest of the day look like?
That tells us considerably more than labelling garri good or bad.
What about fibre?
Cassava root contains some fibre, but garri should not be relied upon as your primary strategy for reaching fibre targets. WHO currently recommends that people aged 10 and older aim for at least 25 grams of naturally occurring dietary fibre per day, with carbohydrates coming primarily from foods such as whole grains, vegetables, fruits and pulses.
That means beans, vegetables, fruits, nuts, seeds and whole grains still matter, even if garri remains part of your diet. A plate does not become balanced simply because one ingredient is traditional. Equally, a traditional food does not need to disappear simply because another ingredient has more fibre.
What if you have diabetes or insulin resistance?
This is where individualisation matters. If someone has diabetes, prediabetes or another condition in which carbohydrate management is important, the amount, type and distribution of carbohydrate may need more attention. That does not automatically translate into “never eat garri again.”
Research on traditional African foods shows considerable variation in glycaemic responses depending on the food, preparation and meal composition. For someone managing diabetes, a registered dietitian or appropriately qualified clinician can help determine how a particular food fits into their overall carbohydrate intake, glucose response, medications and individual health goals.
A viral list of “foods diabetics must never eat” cannot do that.
What about weight loss?
There is no special metabolic mechanism by which garri alone makes somebody gain weight. Body weight changes are influenced by overall energy balance over time, alongside factors such as diet composition, physical activity, sleep, medications, biology and health conditions.
But, portions still matter. Because dry garri is energy-dense, it can be relatively easy to consume substantial energy from a large portion, particularly when accompanied by calorie-dense soups, oils and extras. That does not make garri uniquely problematic. It makes portion awareness useful.
If your goal is fat loss, you do not necessarily need a Nigerian-food exile. You may need a meal pattern that gives you adequate protein, vegetables and fibre, reasonable portions and an overall energy intake aligned with your needs.
Much less dramatic. Usually much more sustainable.
Is yellow garri healthier than white garri?
Not automatically. Yellow garri is commonly produced with palm oil, which changes its fat content and can contribute carotenoids depending on the oil and processing. But that does not make every serving of yellow garri nutritionally superior in every respect.
Recipes and production methods vary considerably. “63°-approved yellow garri” versus “bad white garri” would simply replace one food myth with another.
So, should you stop eating garri?
For most healthy people, there is no evidence-based reason to declare properly processed garri off-limits simply because it is garri. A much better way to think about it is, Garri is a carbohydrate-rich staple. Build the rest of the meal accordingly. Pair it with nutrient-dense soups. Include vegetables, protein, think about portion size. Eat a diverse diet across the day and if you have a medical condition requiring specific carbohydrate management, treat your individual health needs as more important than generic wellness rules.
63° Take
Garri does not need a wellness rebrand. It also does not need to be defended as a superfood. It is a culturally important, carbohydrate-rich staple that can comfortably exist inside a healthy diet when the overall meal and dietary pattern make sense.
The bigger mistake is believing health comes down to eliminating one familiar food. It rarely does. You probably don't need to stop eating the food you grew up with. You may simply need to look at the whole plate.
